HIIT. Pilates. Strength splits. Heart-rate targets. Recovery protocols.</p><p>But, one of the most consistently beneficial forms of movement requires no equipment, no membership, and no app: <strong>Walking.</strong></p><p>That doesn&#8217;t mean walking is the best exercise for everything and it certainly won&#8217;t replace the benefits of strength training. But when researchers look at bigger outcomes&#8212;mortality, cardiovascular health, and mental health&#8212;the evidence for simply moving more is remarkably strong.</p><p>Even further, you don&#8217;t actually need 10,000 steps. The famous 10,000-step goal wasn&#8217;t actually created by scientists. It goes back to a Japanese pedometer marketed in the 1960s called the Manpo-kei, or &#8220;10,000-step meter.&#8221; And for some reason that number stuck. (<a href="https://jamanetwork.com/journals/jamainternalmedicine/fullarticle/2734709?utm_source=chatgpt.com">JAMA Network</a>)</p><p>But research suggests there isn&#8217;t a magical threshold at 10,000. In a large study of U.S. adults, people taking around 8,000 steps per day had substantially lower mortality risk than those taking around 4,000. Other research has found benefits beginning at even lower step counts. (<a href="https://jamanetwork.com/journals/jama/fullarticle/2763292?utm_source=chatgpt.com">JAMA Network</a>)</p><p>The point isn&#8217;t to hit 10,000. It&#8217;s to <em>move more than you do now.</em> Some of the largest improvements occur when people go from being very inactive to moderately active. In other words, if you&#8217;re currently taking 2,000 steps a day, getting to 4,000 may matter far more than someone already taking 9,000 getting to 11,000.</p><p>One of my favorite hacks to steal from the research is walking after meals. The research says that a short walk after eating can actually change your blood sugar and help your muscles take up glucose from the bloodstream to decrease the overall rise in blood sugar that occurs after eating. </p><p>Walking may benefit your brain, too.</p><p>A 2025 systematic review of more than 96,000 adults found that higher daily step counts were associated with fewer depressive symptoms. The researchers found associations with lower depression risk beginning around 7,000 steps per day. (<a href="https://jamanetwork.com/journals/jamanetworkopen/fullarticle/2828073?utm_source=chatgpt.com">JAMA Network</a>)</p><p>And there&#8217;s something uniquely convenient about walking: You can do it while talking to a friend, listening to a podcast, while getting coffee. The point is it doesn&#8217;t have to be another appointment on your calendar. It&#8217;s an easy thing to habit stack. </p><p><strong>So what should you actually do?</strong></p><p>Don&#8217;t replace your strength training with walking.</p><p>Don&#8217;t cancel your Pilates class.</p><p>Don&#8217;t stop running if you love running.</p><p>Just walk more than you do now. </p><p>We&#8217;ve become obsessed with optimizing exercise before we&#8217;ve mastered the basics. But some of the most powerful health interventions are remarkably ordinary. Sleep. Move. Eat reasonably well. Maintain relationships. Repeat.</p><p>Walking won&#8217;t replace every form of exercise. Oura rings, WHOOP bands, Garmin and Apple watches; your sleep data delivered to your phone every morning. What we haven&#8217;t gotten better at is actually protecting it. And the research is clear that this matters more than almost anything else we obsess over. </p><p>Here&#8217;s what the evidence actually says:</p><h2>Sleep isn&#8217;t downtime. It&#8217;s a cleaning cycle.</h2><p>For most of modern medicine, sleep was treated as a passive state &#8212; the brain idling while the body recovers. That changed in 2013, when a team led by Lulu Xie and Maiken Nedergaard published a study in <em>Science</em> that reframed the entire field.</p><p>Using live imaging in mice, they discovered that during sleep, the space between brain cells expands by roughly 60%. That expansion isn&#8217;t incidental &#8212; it dramatically increases the flow of cerebrospinal fluid through brain tissue, flushing out metabolic waste products, including beta-amyloid, the protein that clumps into plaques in Alzheimer&#8217;s disease. They named this the glymphatic system, a kind of nightly power-wash for your brain.</p><p>For over a decade, this was mostly a mouse finding. That changed recently: a randomized trial in 39 people directly compared a night of normal sleep against a night of sleep deprivation, and found that <strong>healthy sleep measurably increased the clearance of Alzheimer&#8217;s-related proteins from the brain</strong> into the bloodstream &#8212; the first solid evidence that this cleaning process happens in humans too, not just rodents.</p><h2>What happens when that maintenance gets skipped</h2><p>Three body systems show this most clearly &#8212; and unlike a lot of wellness claims, the evidence here isn&#8217;t just &#8220;people who sleep less also tend to be sicker.&#8221; Researchers have actually restricted people&#8217;s sleep in controlled experiments and watched what happens.</p><p><strong>Your immune system stops working properly.</strong></p><p>In one study in sleep science, Carnegie Mellon psychologist Sheldon Cohen and colleagues tracked volunteers&#8217; sleep habits for two weeks, then deliberately exposed them to a cold virus in quarantine. The result: people sleeping fewer than six hours a night were over four times more likely to actually develop a cold than those sleeping seven hours or more. A follow-up study using an objective movement sensor (wrist actigraphy), not just a sleep diary confirmed the same pattern. This completely ruled out the possibility that people were simply misremembering how much they&#8217;d slept.</p><p>This wasn&#8217;t an observational study where poor sleepers might just have had other risk factors. Researchers controlled the exposure. Short sleep alone was enough to weaken the immune response.</p><p><strong>Your metabolism goes sideways.</strong></p><p>Eve Van Cauter&#8217;s lab at the University of Chicago has spent decades studying what sleep restriction does to glucose regulation, and the numbers are striking. In one study, healthy young men limited to four hours of sleep a night for six consecutive nights saw a 40% drop in how efficiently their bodies cleared glucose from the bloodstream, along with a 30% decline in their insulin response. These changes mimic a pre-diabetic state and were induced in less than a week. Even a milder restriction, five hours a night for just one week, was enough to measurably reduce insulin sensitivity in otherwise healthy men.</p><p>It&#8217;s not just blood sugar handling, either. Sleep restriction shifts the hormones that regulate appetite &#8212; lowering leptin (which signals fullness) and raising ghrelin (which drives hunger) &#8212; a combination that&#8217;s been linked to increased hunger and overeating. If you&#8217;ve ever noticed you make worse food choices after a bad night&#8217;s sleep, this is likely why.</p><p><strong>Your brain accumulates what it should be clearing.</strong></p><p>This is where the glymphatic research becomes more than a curiosity. If sleep is when the brain clears out amyloid-beta, then chronic short or poor sleep means that clearance process is chronically incomplete &#8212; night after night of an unfinished cleaning cycle. An explanation for why poor sleep in midlife has been associated with elevated dementia risk decades later.</p><h2>The number that ties it together: mortality</h2><p>Zoom out from individual body systems and you get to the hardest outcome researchers can measure: death.</p><p>A meta-analysis pooling data from over 1.5 million people across 35 studies found that mortality risk was lowest around seven hours of sleep a night, and rose in both directions from there &#8212; less sleep <em>and</em> more sleep were both associated with higher risk. A more recent 2025 update, synthesizing 79 cohort studies, sharpened those numbers: sleeping less than seven hours a night was linked to a 14% higher risk of death from any cause, while sleeping nine or more hours was linked to a 34% higher risk.</p><p>That second number tends to surprise people. We&#8217;re conditioned to think of sleep as something you simply can&#8217;t get enough of. But this is a U-shaped curve, not a straight line &#8212; and it&#8217;s worth being honest about a limitation here: some of the elevated risk in long sleepers likely reflects reverse causation. People who are already sick, whether from undiagnosed illness, depression, or something else, often sleep more as a result, not as a cause. Untangling which direction the arrow points is still an active area of research. The short-sleep side of the curve has a more direct, mechanistically supported causal story &#8212; the immune, metabolic, and glymphatic evidence above all points the same direction.</p><h2>So what do you actually do with this</h2><p>None of this requires a new gadget or protocol. A few things the research consistently points toward:</p><p><strong>Aim for seven, not nine.</strong> Across the mortality data, seven hours &#8212; not the often-repeated &#8220;eight or more&#8221; &#8212; is where risk is lowest. More isn&#8217;t automatically better.</p><p><strong>Consistency matters as much as duration.</strong> In Cohen&#8217;s cold-susceptibility research, sleep efficiency &#8212; the percentage of time in bed actually spent asleep &#8212; predicted illness risk independent of raw hours logged. A stable sleep-wake schedule seems to matter in its own right, not just total hours.</p><p><strong>You don&#8217;t need to optimize your way there.</strong> The wellness industry will happily sell you a solution to a problem you can often address with the basics: a consistent bedtime, a dark and cool room, cutting off caffeine and late alcohol, and treating sleep as non-negotiable rather than the first thing to sacrifice when life gets busy. The tracking tools can tell you what&#8217;s happening. They can&#8217;t fix it for you.</p><h2>The real takeaway</h2><p>Wellness culture tends to treat sleep as one item on a long list &#8212; somewhere between supplements and sauna sessions. The evidence suggests it deserves a different category entirely. Once you figure out which time of day is a little quieter, use that time to explore a bit. Adjust machines, try things out, press buttons&#8212;you&#8217;re allowed to. It is.</p><p>In the study, enjoyment and exercise levels were positively associated. The people who reported higher enjoyment also reported higher levels of physical activity. In other words, the more they liked it, the more they did it. Groundbreaking? Maybe not. But this information is absolutely important to creating a consistent workout routine.</p><p>Participants were split into two groups. One group received a personalized exercise program where they were encouraged to trial different types of movement and find what suited them. The other group received &#8220;usual care.&#8221;</p><p>After 12 months, the personalized group reported <strong>25% higher enjoyment</strong> of exercise &#8212; and they were more physically active overall.</p><p>Again, this might not feel like shocking information. But it&#8217;s a really good reminder: if you&#8217;re trying to increase your activity levels, you do not have to suffer your way there.</p><p>You are allowed to enjoy it.</p><p>You are <em>more likely</em> to stick with it if you enjoy it.</p><p>And the research backs that up.</p><h2>My Top Recommendations for Finding Exercise You Actually Like</h2><h3>1. Try everything.</h3><p>There are so many options now. Strength training, Pilates, spin, dance, boxing, hot yoga, hiking, surfing, walking clubs &#8212; the list goes on.</p><p>One of the best ways to figure out what you like is to try it all.</p><p>I love using ClassPass for this. I can test out different workout styles, studios, and instructors without committing long term. Sometimes it&#8217;s not even the workout &#8212; it&#8217;s the teacher or the vibe that makes all the difference. You can also book gym time if you prefer solo workouts over group classes.</p><p>And beyond finding what you enjoy, variety helps with consistency. At least for me, boredom is a fast track to skipping workouts.</p><h3>2. Go with friends.</h3><p>Working out is just more fun with other people.</p><p>It&#8217;s part built-in accountability and part social hour. You can chat, laugh, complain about how hard it is &#8212; and somehow it feels easier because you&#8217;re not doing it alone.</p><p>And when something feels easier, you&#8217;re more likely to keep doing it.</p><h3>3. Ditch the all-or-nothing mindset.</h3><p>A 20-minute workout still counts.<br>A walk on your lunch break still counts.<br>Stretching before bed still counts.</p><p>If every workout has to be intense and perfect to &#8220;matter,&#8221; you&#8217;re going to resent it. But when you allow smaller, imperfect sessions to be enough, you create more opportunities to feel successful.</p><p>And that feeling &#8212; that little spark of &#8220;I did something good for myself today&#8221; &#8212; is where enjoyment starts to build.</p><p>The bottom line: consistency isn&#8217;t built on willpower alone. Each participant completed all three heat modalities on separate days, spaced one week apart: <strong>hot water immersion</strong> (40.5&#176;C for 45 minutes), <strong>traditional sauna</strong> (80&#176;C for three 10-minute sessions with five-minute cooling breaks), and <strong>infrared sauna</strong> (starting at 46&#176;C and increasing to 65&#176;C over 45 minutes). Researchers measured three key areas of physiological response: <strong>thermoregulation, cardiovascular function, and immune activity</strong>.</p><h3>Thermoregulation</h3><p>Hot water immersion increased <strong>core body temperature by 1.1&#176;C</strong>, compared to just <strong>0.4&#176;C with traditional sauna</strong>, with infrared sauna producing even smaller increases. This matters because a rise in core temperature is the primary driver of heat-induced physiological benefits&#8212;especially cardiovascular and immune responses. The greater the temperature increase, the stronger the downstream effects. Hot water immersion is especially effective because it limits heat loss from sweat evaporation, allowing the body to warm more deeply and efficiently than in dry heat environments.</p><h3>Cardiovascular Response</h3><p>Cardiac output&#8212;the amount of blood the heart pumps per minute&#8212;increased the most during hot water immersion, indicating a greater cardiovascular challenge. As core temperature rises, blood vessels dilate and blood flow increases, forcing the heart to work harder. Over time, this type of stress may support improved vascular health in a way that closely mimics low-to-moderate intensity exercise.</p><h3>Immune Response</h3><p>Hot water immersion was the <strong>only modality</strong> to produce measurable immune changes. Researchers observed increases in <strong>interleukin-6 (IL-6)</strong>, a signaling molecule also released during exercise that triggers a brief inflammatory response followed by an anti-inflammatory rebound. This controlled immune activation is thought to help reduce chronic low-grade inflammation and support cardiometabolic health.</p><p>Increases were also seen in <strong>natural killer (NK) cells</strong>, which act as the immune system&#8217;s first line of defense by identifying and destroying infected or abnormal cells, and <strong>cytotoxic T cells (CD8&#8314; T cells)</strong>, which are essential for long-term immune protection and immune memory. These immune shifts are associated with better immune surveillance, improved resilience, and healthier immune aging. Importantly, <strong>none of these immune responses were seen with traditional or far-infrared sauna sessions</strong>.</p><h3>The Big Takeaway</h3><p>This study suggests that <strong>hot water immersion&#8212;when done long enough and at the right temperature&#8212;delivers a stronger heat-stress signal than saunas</strong>, leading to greater changes in core temperature, circulation, and immune activity. (Okay&#8212;maybe a <em>little</em>.) But this data is too jarring not to share&#8212;especially when there are proven, accessible ways to make sure you&#8217;re not included in that &#8220;bad&#8221; 50%.</p><p>Osteoporosis is a bone disease that causes bones to become weak and brittle, dramatically increasing the risk of fracture. It&#8217;s far more common in women&#8212;especially after menopause&#8212;and part of what makes it so dangerous is how quietly it develops. Most women don&#8217;t notice any symptoms at all until a fracture has already occurred.</p><p>As estrogen levels drop, bone loss accelerates. Bones become more fragile and more likely to break from what would otherwise be a minor fall or even an everyday movement. Research shows that <strong>nearly one in two women over the age of 50 will experience an osteoporosis-related fracture in her lifetime</strong>, most commonly in the hip, spine, or wrist.</p><p>And these fractures are far from &#8220;just a broken bone.&#8221; Hip and spinal fractures, in particular, can be life-altering. They&#8217;re associated with chronic pain, loss of mobility, and loss of independence&#8212;and in many cases, they significantly increase the risk of death, especially within the first year after the injury. The research makes one thing very clear: osteoporosis is a major and growing public health issue, yet it remains widely under-diagnosed and under-treated, despite the fact that many fractures are preventable with early intervention and strength-focused care. <a href="https://www.ncbi.nlm.nih.gov/pmc/articles/PMC7115830/">PMC article</a></p><p>Here&#8217;s the good news: there <em>are</em> things you can be doing right now to lower your risk.</p><p>Nutrition matters, and it&#8217;s always a good idea to talk with your doctor about whether you&#8217;re getting the right support for your age and activity level. But one of the <strong>most powerful tools we have for preventing osteoporosis-related fractures is strength training and impact work</strong>.</p><p>I will be absolutely shocked if you&#8217;re not tired of hearing me talk about resistance training by now. But I&#8217;m going to keep saying it anyway&#8212;because there are still women out there who haven&#8217;t been convinced yet, and I will happily die on this hill.</p><p>Challenging, weight-bearing exercises&#8212;especially those that safely load the hips and spine&#8212;along with plyometrics (like jumping) and impact work (hello, stairs), help reduce fracture risk in two key ways: they increase bone density <em>and</em> they improve coordination and balance, which lowers your risk of falling in the first place.</p><p>Strong bones are built on purpose. And the work you do now matters far more than you think. Strength training is about protecting your future body, your independence, and your ability to move through life on your own terms. So please, <em>please</em>, make strength training a part of your weekly routine. The full-body warmth, a good sweat, and the way your nervous system feels like it can finally relax. It turns out that post-sauna glow isn&#8217;t just a feeling. Sauna time has been shown to have real, measurable benefits for your health.</p><p>Here are a few of the most well-researched areas&#8212;and a simple explanation of <em>why</em> sauna use actually works.</p><p></p><p><strong>Cardiovascular Health: </strong></p><p>One long-term study by <strong>Laukkanen et al.</strong> (spanning over 15 years and including both men and women) found that <strong>frequent sauna use was strongly linked to a lower risk of cardiovascular disease (CVD)</strong>. Participants who used the sauna 4&#8211;7 times per week had a significantly lower risk of cardiovascular-related events compared to those who used it less frequently&#8212;even after accounting for traditional risk factors. (<a href="https://pubmed.ncbi.nlm.nih.gov/30486813/">PubMed</a>)</p><p>How does this work? </p><p>Heat exposure from the sauna raises your body temperature and heart rate, which closely mimics <strong>moderate-intensity exercise</strong>. Regular sauna use has also been associated with <strong>improved blood vessel function</strong> and lower vascular resistance (high vascular resistance is linked to cardiovascular disease). When sauna use was combined with regular exercise in a controlled trial, participants experienced <strong>greater reductions in systolic blood pressure</strong> and improved cardiorespiratory fitness compared to exercise alone.(<a href="https://pubmed.ncbi.nlm.nih.gov/35785965/">PubMed</a>)</p><p>How does this work? </p><p>Heat causes <strong>vasodilation</strong>, meaning your blood vessels widen. This lowers peripheral resistance and temporarily reduces blood pressure&#8212;very similar to what happens after a workout. With consistent use, especially when paired with regular exercise, these benefits may become more lasting. Additionally, a small experimental study suggests that <strong>a single sauna session can significantly increase deep (slow-wave) sleep</strong>, especially during the first part of the night. Once you leave, your body cools down fairly quickly. That <strong>post-heat drop in body temperature mimics the natural temperature decline that happens before sleep</strong>, signaling to your brain that it&#8217;s time to rest. This cooling phase is one of the strongest physiological cues for sleep onset. Research suggests sauna use can increase slow-wave (deep) sleep during the first few hours of the night&#8212;which helps explain why people often report better sleep quality even if total sleep time doesn&#8217;t change. Driving the knee up activates the glutes and hip flexors, improving coordination and pelvic control.</p></li><li><p><strong>Box Jumps</strong> introduce an explosive element, training fast-twitch muscle fibers and improving power output (that plyometric training I posted about earlier). They also teach force absorption and safe landing mechanics, which are essential for joint health.</p></li></ul><h2>Circuit 2 (3 sets)</h2><p><strong>RDL to Press &#8212; x12 reps</strong><br><strong>Lateral Lunge &#8212; x10 reps (each side, alternating)</strong><br><strong>Lunge to Knee Drive &#8212; x10 reps (each side)</strong></p><h3>Why these exercises:</h3><p>Circuit 2 emphasizes <strong>posterior chain strength, frontal-plane movement, and total-body integration</strong>.</p><ul><li><p><strong>RDL to Press</strong> connects the lower and upper body through a hinge-to-press pattern. It strengthens the hamstrings and glutes while reinforcing core stability and shoulder control&#8212;teaching your body to transfer force efficiently.</p></li><li><p><strong>Lateral Lunges</strong> train side-to-side strength, which is often neglected but critical for knee, hip, and ankle resilience. They improve adductor strength and hip mobility while supporting joint health.</p></li><li><p><strong>Lunge to Knee Drive</strong> reinforces unilateral strength and dynamic balance, especially under fatigue.
